Five days a week. Every day a different type. Every week a different format. The Beginner foundation carries every rep. The load makes every rep count for the first time.
The first Intermediate session. The format is straight sets — familiar from the Beginner program. The load is not. Everything in Phase 1 Week 1 is calibrated at approximately 40% of the standard's benchmark. The split squat standard is 25% BW — today's load is 10% BW. The tib raise standard is 25% BW × 20 — today's band resistance is at approximately 10% BW. Twelve months of Beginner built the patterns. Phase 1 of Intermediate loads them for the first time with serious intent.

The U1 standard is a 2-minute bar hang. In Intermediate, the hang is trained at 2 minutes as the floor — not the ceiling. Pull-ups now train with a small added load or at higher rep counts above the standard's 15. Dips are trained toward and past the 20-rep standard. The Intermediate program's pull/hang sessions are built around the premise that the Beginner's aspirations are now the minimum.

The L8 Nordic standard is flat ground × 10 reps. In Intermediate, the Nordic is trained for quality full reps — not partials, not fragments. The L10 back extension standard is 25% BW × 12 reps — trained at that load from Day 1 of Intermediate. The L4 Jefferson curl now carries a light load. The L9 pigeon is trained at 90 seconds loaded consistently. The Beginner program built toward these. The Intermediate program trains at them.

The U5 standard is 30% BW × 12 overhead press. Intermediate Day 4 introduces the DB shoulder press at approximately 12% BW — 40% of the standard load. The U6 face pull standard is 50% BW × 12 — trained at 20% BW today. The U8 pullover standard is 60% BW × 12 — trained at 25% BW. Every press standard now has an actual load on the bar or the cable. The Full Integration day — the Intermediate program's fifth day-type that doesn't exist in Beginner. Instead of isolating one movement group, the integration session chains 4-6 standards across different categories in one loaded complex session. Today: split squats, VMO squat, pull-ups, dips, pigeon, and L-sit — all in one session, loaded at Phase 1 parameters. The integration day builds the capacity to train multiple standards simultaneously that the Pro program will demand.

Conjugate pairing — a heavy strength movement followed by a dynamic or speed version of the same pattern. The heavy KB Bulgarian builds peak tension; the jump squat builds speed-strength. The heavy goblet VMO squat builds force capacity; the drop squat builds reactivity. A completely new format at Intermediate — one that doesn't appear in the Beginner program because it requires the strength foundation to express both sides of the pair.

The weighted pull-up ladder — heavier load, fewer reps, lighter load, more reps, cycling across the session. Set 1: 10% BW × 4. Set 2: 5% BW × 6. Set 3: 12% BW × 3. Set 4: BW × max. The nervous system receives different stimuli every set. The total quality pull-up volume across a weighted ladder exceeds what any straight-set or accumulation format produces at the same training load.

The loaded posterior chain complex — Nordic, KB deadlift, suitcase carry, and back extension in one continuous round. The KB doesn't change hands between movements. The back extension now uses the same KB from the deadlift and carry — a loaded extension at standard load. Four rounds. The work capacity required to maintain posterior chain quality across four loaded complex rounds at Intermediate parameters is qualitatively different from anything in the Beginner program.

Tri-sets at Intermediate load — press, protect, and stretch chained in every block. Dips are followed by face pulls at 20% BW and then pullovers. DB shoulder press is followed by Y-raises at standard load and then external rotation. The load has stepped up from Week 1 across all movements. The format ensures the shoulder is protected every pressing set — the same principle that governed Phase 3 and 4 of the Beginner program, now at Intermediate weight.

The integration day in density format — three time blocks, two standards per block, maximum quality reps in the window. The split squat density block pairs with VMO squat. RPE sets — the athlete selects the load that matches a prescribed Rate of Perceived Exertion. RPE 8 means 2 reps left in the tank. RPE 7 means 3 reps left. RPE 9 means 1 rep left. This format auto-regulates load based on daily readiness — if energy is low, the load drops and quality is maintained. If the athlete is primed, the load increases naturally. A training intelligence that fixed-weight programming can't replicate.

Weighted cluster sets for the pull-up — the intra-set rest allows heavier load per rep than a straight set at the same weight. Month 3 benchmark approach — the U1 bar hang is trained at 3 minutes (50% past the 2-minute standard). The pull-up is trained toward 15 consecutive reps — how many sets does it take to accumulate that count today? The dip approaches 20 consecutive quality reps. The L-sit approaches 30 seconds. Nordic full-range priority session — the L8 standard is flat ground × 10 reps. Month 3's Nordic work now prioritizes achieving those full-range reps before any other posterior standard is trained. RPE integration — the athlete selects the load for every cross-standard movement based on the prescribed RPE. No pre-set weight. The RPE 8 Bulgarian split squat on a fresh Day 45 will be heavier than on a tired day — and the program accommodates both. Six standards, all auto-regulated by feel. Phase 3 entry. The load that felt like a ceiling at the end of Phase 2 is now the floor. The L3 split squat standard is 25% BW × 5 — today's load is 18% BW, which is 72% of that standard. The L5 VMO squat standard is 60% BW × 20 — today's goblet load is approximately 42% BW, which is 70% of the standard. Straight sets — no format complexity on the entry session. The load step-up is the entire point of Day 97. Eight weeks from graduation.

After the eccentric sets, BW pull-ups feel qualitatively lighter — the eccentric overload creates surplus strength that the standard's concentric requirements draw on directly. Phase 3 RPE wave — the KB deadlift reaches RPE 9.5 at 60% BW at the peak sets. The Nordic reaches 99% range at RPE 9.5 — the closest the program comes to the flat-ground standard without formal testing. The RPE peak wave at Phase 3 load represents the highest intensity posterior chain training of the Intermediate program. What feels like RPE 9.5 today at this range will feel like RPE 7 at the graduation assessment after the deload.

Cluster sets on the weighted pull-up at 20% BW — the cluster allows five quality weighted sets without the fatigue that straight sets at this load accumulate. After the clusters: targeted BW work for any U2 gap, weighted dip clusters for any U3 gap. The bar hang extended sets. L-sit quality holds. If U2 was close on Test Run 1, the additional quality BW volume here does what rest-pause did in training — converts near-passes to passes.

Test Run 2 — the final simulation. Conditions closer to graduation: full warm-up, full effort, honest assessment on every standard. Any standard that showed a gap in Test Run 1 was trained in Days 122-123. Did those sessions move the number? The gap between Test Run 1 and Test Run 2 on each standard tells the athlete exactly what to expect on graduation day. Standards near the benchmark now need one more thing: the deload. Standards still far from the benchmark need honest acknowledgment — the graduation will measure what it measures.

The deload begins. Three days separate this session from the graduation. The load drops to 40-50% of the training load — well below Phase 3 parameters. Three sets per movement. Stop each set three reps before failure. The calf and couch stretches continue at standard duration — the hold standards don't deload. The rest of the knee chain patterns are activated and then left alone. The body is building something now. Don't interrupt it with more training stimulus.
