Day 1 of the program. Bodyweight only — no external load enters until Phase 2. Every exercise here is teaching your nervous system what the knee chain standards look and feel like. The second heel touch on the split squat, the full knee-over-toe position on the calf stretch, the controlled descent into the VMO squat — these are the patterns everything else is built on.

The upper-body pull standards meet their first session. If a full pull-up isn't there yet, the negative is the training. If the L-sit is just a few seconds of tucked compression — that counts. The bar hang is passive first, then active. Grip work begins here with whatever's available.

Same standards as Day 1, completely different approach. Holds instead of reps — the wall sit, the split squat bottom hold, the calf raise top hold. Isometric work builds tendon strength and positional control that rep-based work alone can't build. Holding still is harder than it sounds.

The first introduction of explosive intent — low-intensity, low-risk, but asking the nervous system to produce force quickly. Scapular pops on the bar, a small jump to the top of the pull-up followed by a controlled negative, hollow rocks feeding into the L-sit. New stimulus, same standards.

Isometric holds for the six press/shoulder standards — the dip support position, overhead lockout, rear delt hold, Y-raise hold, external rotation end range. Holding these positions builds the joint stability that protects the shoulder as loads eventually increase. Control before load.

After a mobility day and an eccentric day for the posterior chain, Week 3 brings strength. More Nordic volume, more back extension reps, the RDL pattern with a reach-and-touch variation. The Jefferson curl goes a little deeper.

A shoulder mobility session — no heavy pressing, no max-effort holds. Full range of motion in every direction, banded dislocates, thoracic rotation, wall slides. The shoulder joint needs range as much as it needs strength. This day gives it range.

The pull standards rely on shoulder mobility — the lat's full length for the bar hang and pullover, the shoulder's external range for the hang, the thoracic extension that allows the L-sit's full compression. This session gives all of those ranges specific attention.

A new modality combination — plyometric hip hinge movements paired with slow, controlled posterior chain strength work. The hip hinge pop teaches the glutes to produce force explosively; the slow Nordic that follows trains the hamstring to resist that force. Reactive then controlled, in the same session.

Month 3 opens with contrast pairs — an explosive movement immediately followed by a loaded or controlled version of the same pattern. The jump squat primes the nervous system, then the VMO squat receives it. A light band around the foot adds resistance to the tib raise for the first time. Same standards, completely new structure.

Tri-sets, reverse ladders, clusters, giant sets, drop sets, timed sets. New movement variations every few weeks. Load climbing deliberately. You will not know the format until you open the session.
Month 5 opens with the tri-set format — three movements back to back with no rest between, rest only after all three complete. The KB split squat carries slightly more weight than anything used in Month 4. Band tib raises move to a medium resistance band. Every format and every load is a step up from where Phase 2 Months 3-4 ended.

The reverse ladder inverts the Phase 2 ladder structure — start at the highest rung and work down. 5 pull-up negatives first, then 4, then 3, then 2, then 1. The most quality reps come when the athlete is freshest. Different stimulus than the standard ladder, different fatigue curve, completely different experience.

Cluster sets — complete a mini-set of reps, rest 15-20 seconds within the set, then complete another mini-set before resting fully. Instead of 3×5 Nordics, it becomes (3+2)×3 — three reps, 15s intra-set rest, two more reps, then full rest. More total reps per set with higher quality than straight sets allow. Completely new format.

The giant set — more than four exercises chained in one continuous round. The deficit split squat — front foot elevated on a 2-3 inch plate or step — forces the knee to travel further forward and the hip to drop lower than a flat floor allows. This is a harder variation of the L3 standard's split squat pattern: more range, more quad demand, more knee-over-toe depth. Bodyweight only for the first session. The standard it builds is the same.

Ring rows — a horizontal pull movement that builds the lats and upper back from a different angle than vertical pulling and hanging. The EMOM format rotates ring rows with hang and negative work, adding a new movement vector to the pull/hang group for the first time in the program. The drop set — complete reps until form starts to break, then immediately reduce resistance or difficulty and keep going. For the dip negative: 5s negative, then 3s negative when the 5s becomes uncontrollable, then 2s to finish the set. The face pull band drops from medium to light partway through. A format nobody in a beginner program expects.

Contrast pairs return — same format as Day 33, completely different load. The explosive jump squat is followed by a KB Bulgarian split squat instead of a bodyweight VMO squat. The ankle hops are followed by a calf stretch at a longer hold. Both sides of the contrast are more demanding than when this format first appeared in Week 9.

Month 6 opens with cluster sets and external load together. The KB Bulgarian split squat carries a slightly heavier KB than Month 5 — cluster format allows more reps at this load than straight sets would. The pause protocol hits the pull/hang group — a 2-second dead hold at the top of every ring row, and a 1-second dead stop at the lowest controlled point of each pull-up negative before continuing the descent. Pausing at the hardest position eliminates momentum and builds the strength that eventually makes pull-ups possible from a dead hang.

Pre-fatigue — isolate the primary muscle first, then immediately load the compound pattern. Band tib raises exhaust the tibialis anterior, then split squats demand it in a loaded pattern. VMO isolation before the deficit split squat. The isolated muscle must fire harder in the compound movement because it enters already fatigued. A training concept that builds where the body is weakest.

Contrast loading — a heavy loaded movement immediately followed by an explosive version of the same pattern. The heavy KB deadlift followed by explosive hip hinge pops. The standard block — each movement is trained at its exact standard parameter for one block, then built around with volume work. L2 standard is 2-min KOT each leg — the session trains toward that. L6 standard is 2-min head-to-wall couch stretch — the session trains toward that. The standards are no longer just the test. They are the training target every session.
